How to know if your workout is actually working

Have you ever found yourself a few weeks into a new training block, wondering: am I actually progressing enough? This was one of the hardest things I found when I started working out at home, by myself.

I no longer had a coach standing next to me, telling me what to do. I had to figure out for myself if I should go heavier, or try and improve my form.

And for the first few months after getting back into training, I found myself worried about going too hard too fast. So I made the opposite mistake — I went too slow, for too long. I was following a program that told me to do the same thing each week, and I wasn’t sure when I should push past it.

In today’s post I dig into how to actually tell if your workout is working, so you don’t spend months wondering if you’re doing enough, or the right things.

The signals that feel like proof, but aren’t

I used to think sore was a good thing. If I didn’t feel sore, or exhausted, after a workout, I must not be trying hard enough. I’d see my friends’ strength training records and be shocked by how many more calories they were burning compared to mine. Some days it seemed like I burned more in a yoga class — but that can’t be right, I thought. Am I not lifting hard enough?

So I did what most of us do — I asked ChatGPT. It told me I was training hard enough, that I shouldn’t necessarily feel sore, and that it was important not to push myself too hard. Which, it turned out, was terrible advice for where I actually was — it left me undertraining for months.

None of those signals hold up as well as they feel like they should.

Soreness. A 2002 study specifically testing whether soreness tracks the size of the training stimulus found that how sore you get doesn’t reliably reflect how much muscle-level stress a session actually produced — two sessions that produced very different amounts of stimulus can leave you equally sore, or not sore at all. Soreness is a symptom of something happening, not a measurement of how effective it was. Chasing it is chasing the wrong number.

How exhausted you feel afterward. Feeling wrecked at the end of a session says more about how much effort you put in than how well that effort is translating into progress. Effort and outcome aren’t the same thing — you can grind through a maximally hard session on a bad night’s sleep and get less out of it than a session that felt merely solid.

Calories or “how much you moved.” This isn’t a fat-loss or step-count question, and treating it like one misses what strength training is actually measuring: can you move more weight, for more reps, with better control, than you could a month ago. That’s a different axis entirely from how tired a session left you.

These signals aren’t completely meaningless — feeling sore, exhausted, or burning calories are all part of training. They’re just not the best indicator of a good session.

The real signal is the trend line, not the session

If you want to know whether your workouts are working, you need to track the pattern in the weights you’re lifting, your reps, and your effort, across several weeks — not how any one session felt. Turns out Britney was right — you gotta work, bitch.

I’ve written before about why progressive overload is the main mechanism behind getting stronger — and the way you confirm it’s working is by looking at the same trend that mechanism depends on. Put simply — is the weight on the bar, the reps at a given weight, or the number of sets you can complete at a given difficulty higher this month than it was last month?

One flat session tells you almost nothing — sleep, stress, and how long since you ate all move session to session for reasons that have nothing to do with whether your training is working. What tells you something is three, four, six sessions of the same lift, looked at together. A single data point is noise. A trend line is a signal.

The same weight starts to feel easier

You know the feeling — you go to do a set and think, wait, did I load this right? This is moving way easier than it should.

A review of the session-RPE method for monitoring training load found that its real value isn’t any single session’s rating — it’s watching that number over time. If a weight that used to feel like an 8-out-of-10 effort now feels like a 6, at the exact same weight and reps, that’s your body adapting. It’s often the earliest honest evidence you get, and it’s easy to miss if you’re only checking the number on the plates.

How long this should actually take

Have you ever noticed that sometimes you feel like you make progress quicker at the start of a program and then it tapers off?

Strength gains in the first several weeks of a program come mostly from your nervous system getting more efficient at using the muscle you already have — better coordination, better motor unit recruitment — not from new muscle tissue. A widely cited review of the adaptations underlying strength training describes this as the dominant driver of early gains, with the muscle-growth-driven phase of strength increases becoming the primary contributor only after roughly six to eight weeks of consistent training. That’s not a reason to expect nothing before then — it’s a reason to expect the early gains to look different (quick, then briefly flattening) from the later ones (slower, more dependent on actual added muscle), and to know that a plateau in weeks three or four, right at that handoff, is a completely normal part of the process rather than evidence something’s wrong.

The practical version: if you’re three weeks into a program and the bar hasn’t moved much, that’s too early to conclude anything. Six to eight weeks of consistent training, looked at as a trend, is closer to the real test.

When it’s genuinely not working (and how that’s different from overtraining)

If the trend line really is flat or sliding and it’s held for that six-to-eight-week window, something is worth adjusting. But it’s worth ruling out the other explanation first: a stalled trend line and a declining one aren’t automatically the same problem. We’ve covered the signs of overtraining separately — worsening sleep, mood, and a resting-heart-rate shift alongside the stalled numbers — because a program that’s genuinely not challenging you enough and a body that’s not recovering from a program that’s challenging it plenty look identical on the bar (flat numbers) but need opposite fixes. One needs more stimulus. The other needs more recovery. Confusing them is how people end up pushing harder into a plateau caused by under-recovery, or backing off from a plateau that just needed a heavier week.

Why this is hard to judge on your own

Every piece of this — the trend line, the RPE shift, the six-to-eight-week window — depends on remembering, accurately, what happened several weeks ago and comparing it honestly to today. That’s a harder task than it sounds. Memory of “how heavy that felt” fades fast, and it’s easy to unconsciously round a so-so month up to “fine” or down to “pointless” depending on mood that day, rather than what the numbers actually show.

That’s really the core problem with judging your own training solo: not that the signals don’t exist, but that nothing is holding onto them for you between sessions.

What to actually do

Write down the number, every session, not just when it feels notable. The trend line only exists if there’s something to look back at. A memory of “I think it’s been about the same” isn’t a trend — it’s a guess.

Give it the real timeframe before you judge it. Three weeks in is too early. Six to eight weeks of consistent training, then look at the actual numbers across that stretch, not how the most recent session felt.

Check RPE at a fixed weight, not just whether the weight went up. If the same load has gotten easier, that’s progress showing up before the bar does.

Rule out under-recovery before you rule out the program. If sleep, mood, or resting heart rate have also drifted over the same weeks, that’s a different problem with a different fix — more rest, not a new program.

The bottom line

A sore session isn’t proof it worked, and one flat session isn’t proof it didn’t. What actually answers the question is a trend — the same lift, tracked honestly across several weeks, evaluated on a real timeline instead of the mood of your most recent session. Give it six to eight weeks, write the numbers down instead of trusting how you feel about them afterward, and the answer to “is this working” stops being a guess.
