Progressive overload: a step-by-step guide

You’ve probably heard the phrase “progressive overload” enough times that it’s started to feel like jargon. It isn’t. It’s the single mechanism behind almost every strength gain you’ll ever make — and once you understand how to apply it, most of the guesswork in your training disappears with it.

This is a practical, step-by-step guide. No theory for theory’s sake.

What progressive overload actually means

Your body adapts to the demands you place on it, and then it stops adapting — because it has no reason to change further. Progressive overload is the practice of deliberately increasing that demand over time, in small enough steps that your body keeps having a reason to get stronger.

That’s not a training philosophy someone came up with — it’s the foundational mechanism identified in the American College of Sports Medicine’s position stand on resistance training, which defines progressive overload as the gradual increase in stress placed on the body during training and names it as the basis for continued strength adaptation in healthy adults. It’s not a program, a product, or a specific rep scheme. It’s the underlying principle that any good program is built on.

The four ways to apply it

Adding weight to the bar is the most obvious lever, but it’s not the only one — and leaning on it alone is exactly what leads to plateaus and stalled progress. In practice, you have four:

  1. More weight — the same reps and sets, at a heavier load.
  2. More reps — the same weight, for more reps than last time.
  3. More sets — more total working volume at the same weight and reps.
  4. Better execution — a slower eccentric, a fuller range of motion, less momentum, more control. This one gets skipped constantly, but it counts. A rep done properly is a heavier stimulus than the same “weight” done sloppily.

You don’t need to hit all four in every session. Most weeks, one small move on one of these is enough.

What’s better: more weight, or more reps?

This is the question that trips people up most — and the honest answer is that it’s not really a competition. A controlled 2022 study that directly compared load progression against rep progression over eight weeks found both were viable strategies for driving strength and muscle gains — neither one is the “correct” lever, so you don’t need to stall out on a plateau just because you can’t add weight this week. And on load specifically, a systematic review and network meta-analysis of resistance training studies found that muscle growth is largely load-independent when a set is taken close to effort failure, while heavier loads have a specific edge for maximal strength — which is a research-backed reason lever 4 (effort and execution) isn’t the throwaway option it might sound like. In practice: if the scale on the plates isn’t moving, more reps at the same weight — or simply tightening up how you’re performing the rep — is a completely legitimate way to keep progressing.

Step by step: how to actually do this

1. Know your starting point. Before you can progress anything, you need an honest baseline — what you actually lifted last session, not what you think you lifted or what the plan says you’re supposed to be doing. This is where a lot of solo training quietly breaks down: without someone else in the room, or a note of what happened last time, it’s easy to unconsciously repeat the same numbers indefinitely and call it consistency.

2. Pick one lever, not four. Choose a small, specific target for your next session on a given lift: 2.5kg more, one more rep on your last set, one more set added. Small is correct here — the goal is a step you can actually complete, not a personal record.

3. Track how it actually felt. Rate of perceived exertion (RPE) is the honest signal. If your target rep range felt like it had two or three reps left in the tank, you’re in the right zone to push again next time. If it felt maxed out, that’s useful information too — it tells you to hold or consolidate before adding more. This isn’t just a “feel it out” heuristic — a systematic review of autoregulation methods in resistance training found that adjusting load and volume based on real-time signals like RPE performs as well as, or better than, rigidly following a fixed plan for building strength.

4. Repeat — and expect it to be slow. Progressive overload works in small increments over weeks and months, not sessions. If you’re adding weight every single workout, you will hit a wall fast — usually followed by a plateau or a setback. The pace that actually works looks unremarkable week to week and obvious only in hindsight.

5. Know when to hold, not push. Progression isn’t a straight line, and pushing through a week where your body is clearly asking for less isn’t discipline — it’s how plateaus and setbacks start. Sleep, stress, and recovery all affect what your body can actually adapt to on a given day: accumulated fatigue can mask the strength you’ve actually built, making a session feel like a step backward even when it isn’t one. A week of holding steady, or even backing off, is often what makes the next step up possible — a controlled study on a one-week deload period found that planned recovery weeks didn’t cost participants strength or muscle gains, and in some measures outperformed continuous training.

How to tell it’s actually working

Progress in strength training rarely feels dramatic in the moment. The clearest signal isn’t a single big lift — it’s your trend line over weeks: are the numbers you’re hitting at a given RPE creeping up over time, even slowly? That’s the real marker, more than any single session.

If you can’t answer that question, the problem usually isn’t your training — it’s that nothing is capturing what you actually did last time, so there’s nothing to compare against.

The bottom line

Progressive overload isn’t complicated, but it does require two things most solo training setups don’t naturally provide: an honest record of what actually happened last time, and a way to notice when to push versus when to hold. Get those two things right and the rest follows.
