Signs you're overtraining (and what to do about it)
Every experienced lifter has had a week where a weight that used to feel manageable suddenly feels heavy for no obvious reason. Most of the time, that’s just a bad day: poor sleep, a stressful week at work, not enough food beforehand. But sometimes it isn’t a bad day. It’s a pattern, and it has a name.
Overtraining gets thrown around loosely (an offhand “I’m so overtrained” after one hard week), but the actual research describes something more specific: a real, measurable mismatch between how much stress you’re putting on your body and how much recovery you’re giving it back. It’s worth knowing the difference, because the fix for a genuinely bad week (train through it, or take a single easy day) is close to the opposite of the fix for the real thing (planned, deliberate rest).
What “overtraining” actually means
Training works by creating a stimulus your body has to recover from and adapt to. That’s not a flaw in the process. It’s the whole mechanism. Problems start when the recovery side of that equation falls too far behind the stress side, for too long.
Sports scientists actually describe this on a spectrum, not as a single on/off condition. The joint consensus statement from the European College of Sport Science and the American College of Sports Medicine, still the reference point most later research builds on, lays out three stages:
- Functional overreaching: a short dip in performance, usually resolving within about two weeks, followed by your body rebounding stronger than before. This is a normal, even useful part of hard training blocks.
- Non-functional overreaching: the same dip, but it doesn’t bounce back. Performance stays down for roughly three to four weeks, and some of what you’d built starts to erode.
- Overtraining syndrome: the same pattern, unresolved for months rather than weeks, with performance and recovery markers failing to return to baseline even with rest.
A 2022 scoping review of overtraining diagnosis confirms those same rough timelines, while also making an important point: no single test or number reliably tells the three stages apart. Diagnosis comes from a pattern across several signals at once, not one bad blood test or one bad session. That’s the honest, slightly unsatisfying truth of this topic: there’s no single number that flips from “fine” to “overtrained.” What follows is what to actually watch for.
The performance sign: numbers that stall or drop despite consistent effort
The clearest marker isn’t how a single session felt. It’s your trend line: is a weight or rep count that should be progressing instead flat, or sliding backward, across several sessions in a row (not one, not two, but a genuine multi-week stretch)?
This matters because it rules out the most common false alarm. A single flat or rough session, even a bad week, is completely normal training variance: sleep, stress, and nutrition all move session-to-session for reasons that have nothing to do with overtraining. What the research above actually flags is weeks of it: three to four weeks of stalled or declining performance for non-functional overreaching, longer for the full syndrome. If you can’t tell whether this week is a blip or part of a longer slide, that’s usually because nothing is capturing what actually happened in previous sessions to compare against.
The signs your body is sending outside the gym
Overtraining doesn’t only show up as a number on the bar. The same research base points to a cluster of signals elsewhere:
Sleep gets worse, not better, even though you’re exhausted. It’s a frustrating paradox: you feel more tired, but sleep quality drops rather than improves, which compounds the problem rather than solving it.
Mood and motivation shift in a specific direction. The scoping review above found athletes with overtraining syndrome scored consistently worse on standardized mood questionnaires — higher fatigue, tension, depression, and confusion, alongside a notably lower “vigor” score. This isn’t just “feeling a bit off”; it’s a real, sustained flatness or dread around training that wasn’t there before.
Resting heart rate and heart-rate variability shift away from your normal baseline. The same review found measurable autonomic nervous system changes in overtrained athletes: a heart-rate-variability pattern that’s different from their own healthy baseline, in either direction. The practical version: your own baseline is what matters, not a generic number, which is exactly why a single reading from one morning is far less useful than watching your own trend over time.

This is a sign that generic “overtraining” content aimed at a male-default athlete rarely mentions, and it’s directly relevant here: sustained, unrecovered training stress (especially combined with under-fueling) can shut down the hormonal signaling that drives a normal menstrual cycle.
The mechanism is well-established: low energy availability and accumulated training stress suppress GnRH (the hormone that kicks off the whole cycle) from the hypothalamus, which cascades into disrupted ovulation and, in a meaningful share of cases, missed periods entirely. A 2021 review on the Female Athlete Triad and Relative Energy Deficiency in Sport (RED-S) puts the prevalence of this kind of hypothalamic amenorrhea as high as 69% in some athletic populations, against just 2–5% in the general population — a genuinely large gap, not a rare edge case.
The practical takeaway isn’t to panic about a single late period. Cycles naturally vary. It’s that a cycle which has become irregular and is showing up alongside the performance, sleep, or mood signs above is a real physiological signal worth paying attention to, not a separate, unrelated issue. If your period stops for more than a couple of cycles, that’s worth a conversation with a doctor, not something to train through or wait out.
Why this is easy to miss when you’re training solo
Every signal above is much easier to catch with someone else watching: a coach who notices three flat sessions in a row, or a training partner who says “you’ve seemed off lately.” Training alone removes that outside perspective entirely, which means the whole burden of noticing a multi-week pattern (not just a single tough session) falls on you, using nothing but memory and how you happen to feel that day.
That’s a genuinely hard thing to do accurately. Memory of “how last week went” is fuzzy by the time three or four weeks have passed, and a bad mood or rough sleep from something unrelated (a stressful week, poor sleep the night before) can look identical to the early stages of the real thing in the moment. The signals described above are real and research-backed. The practical challenge is simply having something that tracks them consistently enough to tell a one-off dip from an actual multi-week slide.
What to actually do about it
If several of the signs above are lining up (not one, but a real cluster across a few weeks), the fix is planned rest, not pushing through it.
Back off before you’re forced to. This feels counterintuitive when the instinct is to train harder to “fix” a plateau, but it’s the opposite of what the evidence supports. A controlled study on a one-week deload period found that participants who took a planned recovery week didn’t lose strength or muscle gains — on some measures, they came out ahead of a group that trained continuously. Planned rest isn’t lost progress. It’s usually what makes the next block of progress possible at all.
Fix the basics before you touch the program. Sleep and recovery are frequently the actual lever, not your exercise selection or weekly volume. If sleep has quietly gotten worse over the same weeks your lifts have stalled, that’s very likely connected, not a coincidence to solve separately.
Watch the trend, not the session. A single rating of how hard a session felt (RPE) is useful, but a review of the session-RPE method for monitoring training load found its real value is in tracking that number over time: a sustained upward drift in how hard the same sessions feel is a much earlier, more useful warning than waiting for your numbers to actually drop.
If your cycle stops, don’t self-manage it. Per the RED-S research above, this is a hormonal signal worth a real medical conversation, not something to quietly wait out or attribute entirely to stress.
The bottom line
One hard session, or even one rough week, isn’t overtraining — that’s just normal training variance. What the research actually describes is a multi-week pattern across more than one signal at once: performance that’s stalled or sliding, sleep and mood that are off in a specific and sustained way, and, for women, a cycle that’s become irregular alongside everything else. Catch that pattern early, back off deliberately, and it resolves in weeks. Miss it, and it can take months.
